8-Week Rebuild
& Strengthen

Right Achilles / Calf atrophy ยท Medial meniscus ยท Right hip elevation ยท Kinetic chain restoration

Height 6'2"
Weight 215 lbs
Activity Moderate
Calf raises R 4โ€“5 reps
Hip Clicks, no pain

Root Cause Analysis

๐Ÿฆต Right Calf Atrophy

Post-Achilles tear (2018). Gastrocnemius & soleus never fully rebuilt. Calf clicks indicate adhesions or scar tissue in tendon.

๐Ÿฆด Right Knee

Posterior horn medial meniscal tear. Weak calf โ†’ poor shock absorption โ†’ excess load on medial knee. Mostly resolved, needs maintenance.

๐Ÿ”„ Right Hip Elevation

Weak right calf shortens effective leg length โ†’ pelvis tilts to compensate โ†’ right hip hikes up. QL & hip flexor tightness likely.

โšก Kinetic Chain

Ankle โ†’ Knee โ†’ Hip โ†’ Pelvis all connected. The calf weakness is the origin. Fix it, and the chain resolves upstream.

The cascade: Weak right calf โ†’ altered ankle push-off โ†’ right knee overloads medially โ†’ pelvis compensates by hiking the right hip โ†’ right QL & hip flexor tighten โ†’ right hip appears "higher." This is a single problem with four symptoms. The plan attacks all four simultaneously, starting from the ground up.

Activation & Tissue Prep

Weeks 1โ€“2 ยท Low load, high frequency ยท Wake up dormant motor units in right calf & glute

Mon / Thu
Calf + Knee Stability
~35 min
+
  • 01
Eccentric Calf Raise (Step) โ€” Bilateral down, unilateral up
Stand on step. Rise on both feet, lower SLOWLY on right only (5โ€“6 sec). 3 ร— 8 reps. Rest 90s. This is the #1 Achilles rebuild exercise.
    Calf
  • 02
    Seated Calf Raise (Soleus focus)
Seated with 90ยฐ knee bend. 3 ร— 15 reps each leg, slow tempo. Targets soleus โ€” often neglected post-Achilles tear.
    Calf
  • 03
Wall Sit + Terminal Knee Extension
45ยฐ wall sit, hold 30s. Then band behind knee, straighten to full extension. 3 ร— 12 TKE. Restores VMO & medial knee stability.
    Knee
  • 04
    Clamshells โ€” Right side emphasis
Band above knees, side-lying. 3 ร— 20 each side. Activates glute med โ€” directly corrects hip elevation pattern.
    Hip
  • 05
90/90 Hip Stretch + QL Release
90/90 seated on floor, hold each side 60s. Then lateral bend stretch for right QL (arm overhead, lean left). 2 ร— 60s each.
    Mobility
โšก The calf clicks are likely scar tissue in the Achilles tendon sheath. Eccentric loading (slow lowering) is clinically proven to remodel this tissue. Expect clicks to decrease by Week 4.
Wed / Sat
Hip Alignment + Pelvis Reset
~25 min
+
  • 01
Glute Bridge โ€” Unilateral R emphasis
Supine, single leg bridge. Right leg drives. 3 ร— 15. Focus on level pelvis โ€” don't let right hip drop OR hike. This resets the hip elevation pattern.
    Hip
  • 02
    Side-Lying Hip Abduction
No band. Slow controlled arc. 3 ร— 20 R, 12 L. Strengthens the muscle group that controls lateral pelvic stability.
    Hip
  • 03
    Step-Up (Low box, 6โ€“8")
Right leg leads. 3 ร— 10. Slow controlled step down. Integrates calf, knee, and hip in one movement. Keep pelvis level throughout.
    Knee
  • 04
    Prone Hip Extension (Glute max)
Face down, lift R leg 6" off ground, hold 2s. 3 ร— 15. No lumbar compensation โ€” keep lower back neutral.
    Hip
  • 05
    Supine Figure-4 Piriformis Stretch
Cross R ankle over L knee, pull L thigh toward chest. Hold 60s ร— 2. Addresses hip clicking often caused by piriformis tightness.
    Mobility
๐Ÿ”„ Hip clicking without pain is almost always snapping hip syndrome โ€” iliopsoas or IT band snapping over bony prominence. The piriformis stretch + hip strengthening resolves this in the majority of cases within 4โ€“6 weeks.

Active Recovery
Optional 20 min
+
  • 01
    Calf Foam Roll (Right only)
60โ€“90 sec slow rolling. Pause on tight spots. Do NOT aggressively roll the Achilles itself โ€” stay on the muscle belly.
    Calf
  • 02
    Walking โ€” Heel-toe focus
15โ€“20 min easy walk. Consciously push off through right toes on every step. This re-educates the gait pattern you've likely been compensating for since 2018.
    Calf
  • 03
    Ice โ€” Right knee post-activity
10โ€“15 min if any soreness after training days. Preventive only โ€” not required if symptom-free.

    Calf
  • 03
Bulgarian Split Squat (Back leg on bench)
R leg forward. Bodyweight only this phase. 3 ร— 8 each side. Deep VMO activation + hip stability integration. Keep front knee over 2nd toe.
    Knee
  • 04
    Cable Hip Abduction
Cable low, right ankle cuff. Abduct 30โ€“45ยฐ. 3 ร— 15 each side. Seated clamshells graduate to this. Direct glute med strengthening in standing position.
    Hip
  • 05
    Lateral Band Walk
Band just above knees. 10 steps each direction ร— 3. Maintain neutral pelvis โ€” don't let hip hike. This is your hip elevation correction work.
    Hip
๐Ÿ“ˆ Week 3โ€“4 checkpoint: You should hit 10+ single-leg calf raises R by end of Week 4. If still under 8, stay in Phase 2 an extra week before advancing.
Wed / Sat
Meniscus + Hip Stability Circuit
~35 min
+
  • 01
Leg Extension Machine (Light โ€” Arc 0โ€“60ยฐ only)
Do NOT go past 60ยฐ of knee flexion on the extension machine โ€” this protects meniscus. 3 ร— 12 with light weight. Focus on VMO contraction at top.
    Knee
  • 02
    Hamstring Curl Machine
3 ร— 12 each leg. Strong hamstrings reduce shear force on medial meniscus. Key maintenance exercise for your knee.
    Knee
  • 03
    Single-Leg Balance + Perturbation
Stand R leg, eyes open 30s โ†’ eyes closed 30s โ†’ partner or self tap your shoulder to destabilize. 3 rounds. Restores proprioception lost after Achilles tear.
    Calf
  • 04
Hip Hinge โ€” Romanian Deadlift (Light)
Dumbbells, 2 ร— 15 lbs to start. Single leg RDL on R. 3 ร— 8 each side. Integrates posterior chain from calf to glute to hamstring.
    Hip
  • 05
Couch Stretch + Downward Dog Calf
Couch stretch 60s each side (hip flexor lengthening). Then downward dog with R heel pressing slowly to floor. 10 reps, slow. Addresses calf-to-hip fascial line.
    Mobility
03

Strength Integration

Weeks 5โ€“6 ยท Add weight to calf work ยท Functional movement patterns ยท Target 20 right calf raises

Mon / Thu
Weighted Calf + Full Chain
~45 min
+
  • 01
Weighted Single-Leg Calf Raise (Hold dumbbell)
Hold 10โ€“15 lb dumbbell in R hand, R leg only on step. 4 ร— 12 reps. Increase weight when you can do 15 reps with full range cleanly.
    Calf
  • 02
Smith Machine / Barbell Calf Raise โ€” Bilateral
Moderate load. 3 ร— 20. Emphasize full stretch at bottom. Bilateral loading allows heavier stimulus for overall hypertrophy.
    Calf
  • 03
Bulgarian Split Squat โ€” Add dumbbells
Now add 2 ร— 20โ€“25 lbs. 3 ร— 10 each side. This is your primary knee + hip + glute integration exercise. Right side always first.
    Knee
  • 04
    Lateral Step-Up (Higher box 10โ€“12")
Step up sideways onto box with R leg. Control the descent. 3 ร— 10 R. Simulates volleyball lateral movement. Hip-level box targets glute med directly.
    Hip
  • 05
    Single-Leg RDL โ€” Progressive weight
R leg, 25โ€“30 lb dumbbell. 3 ร— 10. Full posterior chain in one move. Focus on hip staying level โ€” not hiking โ€” throughout movement.
    Hip
๐Ÿ By Week 6 you should notice improved push-off in volleyball, better single-leg balance, and less right hip discomfort during lateral movements.
Wed / Sat
Power Foundation + Mobility
~35 min
+
  • 01
Box Jump โ€” Low box, bilateral (Intro)
12" box. Land softly, absorb equally through both feet. 3 ร— 5. This reintroduces plyometric demand. Focus on quiet landing โ€” you'll feel which leg absorbs less.
    Calf
  • 02
Goblet Squat โ€” Full depth if knee allows
25โ€“35 lb kettlebell. 3 ร— 12. Full depth tests and improves meniscus tolerance at end range. Reduce depth if any sharp knee pain.
    Knee
  • 03
    Hip Airplane (Balance + rotation)
Stand on R leg, rotate pelvis open/closed while maintaining single-leg balance. 3 ร— 8 each direction. Advanced hip stability and pelvis leveling drill.
    Hip
  • 04
Standing QL Stretch + Thoracic Rotation
Side bend with R arm overhead, 60s. Then seated T-spine rotation 10ร— each side. Keeps the hip elevation compensation from returning under load.
    Mobility

    Calf
  • 02
Jump Rope โ€” Bilateral then R emphasis
2 min bilateral โ†’ 30 sec R leg only. 3 rounds. Directly replicates volleyball jump loading pattern. Calf endurance + tendon conditioning.
    Calf
  • 03
Front Squat or Hack Squat โ€” Moderate load
3 ร— 10. Front loading keeps torso upright, reduces meniscus shear. This is the safe squat variation for your knee at this stage.
    Knee
  • 04
    Skater Bounds (Controlled)
Lateral bound R to L, land and pause 2s, absorb on single leg. 3 ร— 8 each side. Tests complete kinetic chain โ€” ankle, knee, hip all fire together.
    Hip
  • 05
    Standing Hip Symmetry Check
Once a week: stand relaxed in front of mirror. Photo your hips. Compare to your starting baseline. By Week 8 the right hip elevation should be visibly reduced.
    Hip
๐ŸŽฏ Final benchmark (Week 8): Single-leg calf raise R โ‰ฅ 25 reps ยท Hip symmetry improved visually ยท Knee pain-free through full squat range ยท Volleyball play without post-activity swelling.
Wed / Sat
Maintenance + Long-Term Habits
~30 min
+
  • 01
    Full Calf Protocol (Compressed)
10 single-leg eccentric + 15 seated soleus + 15 standing weighted. This becomes your permanent "right calf maintenance" routine 2ร— per week forever.
    Calf
  • 02
    Single-Leg RDL โ€” Maintenance weight
3 ร— 10 R. Keeps posterior chain integrated. Non-negotiable if you want to prevent re-injury during volleyball.
    Hip
  • 03
    10-Minute Mobility Flow
90/90 hip โ†’ figure-4 piriformis โ†’ couch stretch โ†’ downward dog calf โ†’ QL side bend. Do this daily if possible, minimum 3ร— per week for life.
    Mobility
โš ๏ธ Red flags โ€” stop and see a doctor if: sharp knee pain (not soreness) during any exercise ยท New swelling in the knee ยท Achilles pain (separate from the clicking) ยท Any numbness or tingling down the leg.
